That sounds simple, but it prevents a common problem in physique training: people choose a highly specific endpoint before verifying whether the measurement is reliable or the timeline is realistic. Someone may decide they “need FFMI 24,” “must gain 10 kg of muscle,” or “have to reach 8% body fat” without knowing their current body-fat estimate well enough to calculate lean mass accurately. The result is false precision.

2. Build a Reliable Baseline Before Setting the Goal

Your baseline is the reference point against which future progress is judged. For physique-oriented custom goals, useful baseline data can include morning scale weight averaged across several days, waist circumference, a consistent body-fat method, FFMI, selected strength markers, training frequency and subjective recovery.

Do not assume every measurement is equally precise. Body-fat percentage from BIA, skinfolds, DXA or another method can differ because each method has its own assumptions and sources of error. A practical baseline checklist

  • Record 3–7 morning body-weight measurements under similar conditions and use the average.
  • Measure waist at the same anatomical site and similar time of day.
  • Use one body-composition method consistently when possible.
  • Calculate current FFMI and, if desired, normalized FFMI.
  • Record your current weekly resistance-training sets by major muscle group.
  • Choose 3–6 performance markers such as squat, press, row, pull-up or machine performance.

3. How to Use FFMI as a Custom Goal

Fat-Free Mass Index expresses estimated fat-free mass relative to height. Standard FFMI is calculated as fat-free mass in kilograms divided by height in meters squared. Height-normalized FFMI is sometimes used to reduce height-related bias, especially in comparisons between people.

A target FFMI can be motivating because it translates “add muscle” into a body-size-adjusted number. But it should not become a rigid deadline. A muscle-gain goal should prioritize progressive resistance training, sufficient energy and protein, adequate recovery, and a rate of body-weight change that does not needlessly accelerate fat gain. The leaner and more advanced you are, the more conservative your expectation should usually become.

Newer lifters can often gain muscle while scale weight changes slowly because the training stimulus is novel. Advanced lifters usually need more patience because each additional kilogram of muscle becomes harder to add. This is why a universal “gain X pounds per month” rule can be misleading.

5. Custom Fat-Loss Goals While Preserving Muscle

The purpose of a physique fat-loss phase is not simply to make scale weight fall; it is to reduce fat while retaining as much fat-free mass, training performance and health as practical. That distinction changes how the goal is measured.

A narrative review in resistance-trained athletes has suggested roughly 0.5–1.0% of body weight per week as a broad dieting range, with leaner athletes generally benefiting from the more conservative end. This should be treated as a starting framework rather than a mandatory target. The right rate depends on starting body fat, timeframe, training status and tolerance.

Resistance training is especially valuable during dietary weight loss. A 2025 systematic review and meta-analysis found that adding resistance exercise to dietary restriction helped attenuate fat-free-mass loss and improved strength compared with diet alone. 7. Combining Strength and Size Goals

Choose the fewest days that allow you to complete the required work with good quality and the most days you can sustain without creating unnecessary fatigue.

9. Align Nutrition With the Goal

Nutrition is the lever that most clearly separates a fat-loss phase from a muscle-gain phase. Fat loss requires a sustained energy deficit over time. Intentional mass gain is generally easier with adequate energy availability, while recomposition can be pursued around maintenance or a modest deficit depending on the individual.

Protein should be adequate and distributed across the day, but exact needs vary. The point of a custom goal is not to force every person into the same gram-per-kilogram target. Use a protein intake appropriate for resistance training, dietary preference and total energy intake, then adjust the plan based on performance, recovery and body-composition trend.

Carbohydrate is especially useful for supporting training performance, particularly when total volume is high. Dietary fat contributes essential fatty acids and supports an overall balanced diet. Supplements are optional; no supplement can rescue a goal with inadequate training, total nutrition or sleep.

A plateau is not one bad week. Before changing the plan, confirm that the trend has actually stalled and that adherence remained high. Scale weight can pause because of water retention; performance can dip after poor sleep; waist measurements can vary with technique.
