Progress Tracking Spreadsheets: Complete Fitness & FFMI Guide
Progress tracking spreadsheets are one of the simplest ways to turn weeks or months of training into a usable record. The concept is not complicated: record a small number of important variables at consistent intervals, then compare trends rather than relying on memory.
For physique and strength goals, the most useful spreadsheet usually connects three categories: body composition, performance and training/recovery context. Body weight without training data can tell you that mass changed but not whether the gaining phase was productive. Training numbers without body-composition data can show improved performance but may hide an unnecessarily aggressive body-weight increase. Context explains why both sets of numbers moved.

Why Use a Progress Tracking Spreadsheet?
Human memory is selective. A lifter may remember the best workout of the month and forget three mediocre sessions. Someone dieting may remember a single low weigh-in and overlook that the weekly average has not changed. A spreadsheet provides a stable record that can challenge those impressions.
Tracking also makes experiments more useful. If you increase calories, add sets for a lagging muscle group, change training frequency or start a new block, the spreadsheet gives you a before-and-after record. That does not prove causation, but it gives you a more disciplined basis for deciding whether the change was helpful.

Your spreadsheet sits below that high-level guidance: it is the personal record of how your own plan is progressing.
Consistency
Repeated data under similar conditions is easier to interpret than irregular measurements taken only when results look favorable.

A tracker should answer practical questions: hold steady, change calories, alter volume, deload or reassess the goal?
Essential Columns for a Fitness Progress Spreadsheet
There is no single perfect template, but the most useful columns usually fit into five groups: date/time, body-composition measures, performance measures, training load and recovery/context.

Daily vs Weekly Progress Tracking
Daily tracking provides more observations, but more observations can also increase noise. Body weight changes from hydration, sodium, carbohydrate intake, bowel contents and menstrual-cycle effects. Readiness scores change with sleep and stress. Gym performance varies with exercise order, equipment and technique.
A practical system records daily values when the cost is low, then summarizes them weekly. For example, weigh yourself most mornings if you are comfortable doing so, but enter the weekly average body weight into the high-level progress spreadsheet. Your detailed workout app or notebook can store every set, while the spreadsheet stores representative lifts and weekly volume.
If daily weighing is stressful or incompatible with your needs, do not force it. A repeatable weekly measurement can still be useful. The tracker should support adherence, not create anxiety.
How to Track Body Weight Properly
Body weight is the easiest variable to measure and one of the easiest to misinterpret. A one-kilogram jump after a high-carbohydrate meal does not mean one kilogram of fat or muscle appeared overnight. The same applies to a sudden drop after lower food intake or dehydration.
For a gaining phase, the spreadsheet can show whether your weekly average is moving within the target pace from your Off-Season FFMI Targets plan. For a cutting phase, it can show whether the rate of loss is slowing, accelerating or remaining stable.
Spreadsheet rule: never change calories because of one surprising weigh-in. Compare at least several measurements or weekly averages and check waist, training performance and adherence before making a decision.
Tracking FFMI and Lean Mass in a Spreadsheet
FFMI requires height, body weight and body-fat percentage. The spreadsheet builder calculates fat-free mass, raw FFMI and the classic normalized FFMI whenever those measurements are entered.

Why Waist and Circumference Measurements Belong in the Spreadsheet
Waist measurements add context because scale weight alone cannot show where gain is occurring. During a muscle-gain phase, slowly rising body weight with improving performance and a controlled waist trend may support staying the course. Rapid weight and waist increases with limited performance change can be a reason to review the calorie surplus.
During a cut, waist reduction can confirm fat-loss progress when body weight temporarily stalls from water retention. Circumferences such as arm, thigh or chest can also be useful, but adding too many columns may reduce consistency. Start with waist and add other measurements only when they answer a specific question.
Tracking Strength and Performance
Performance is essential because physique progress should not be evaluated from body composition alone. The spreadsheet builder provides three representative lift fields: a main lower-body lift, a press and a pull. These can be squat/bench/deadlift, but they do not have to be.
A hypertrophy-focused athlete might track a stable 6–10 repetition performance on hack squat, incline dumbbell press and chest-supported row. A powerlifter may track competition lifts. An athlete may record jump height, sprint time or another sport-specific test in a custom spreadsheet after export.
Keep the comparison standardized
A “strength increase” is difficult to interpret when the exercise, range of motion or rep count changes every week. Use stable benchmark sets or clearly label the rep range. If you move from eight repetitions to three repetitions, record the context instead of comparing the load as if the performances were identical.
Tracking Training Volume Without Making the Sheet Unreadable
A full training log may contain hundreds of rows. Your progress spreadsheet does not need to duplicate that detail. A useful high-level field is total weekly hard sets, or a few columns for major muscle groups if your goal is hypertrophy.

A muscle-gain spreadsheet should answer one primary question: is body weight rising at a useful pace while training performance and muscularity are improving without excessive fat gain?
Record Weight Trend
Use weekly average weight and compare the rate with your planned surplus and experience level.
Track Waist
Keep waist measurements consistent so rapid fat gain is easier to identify.
Track Performance
Look for repeatable improvements in representative lifts, reps, technique or training capacity.
Recheck FFMI
Update body composition every few weeks rather than treating daily weight changes as lean-mass changes.

Progress Spreadsheet for a Cutting Phase
During a cut, body weight should not be the only success metric. The aim is typically to reduce fat while retaining as much lean mass and performance as practical. Your spreadsheet should therefore emphasize average body weight, waist, key lifts, training volume, recovery and periodic FFMI/lean-mass estimates.
If scale weight falls rapidly but key performance collapses, sleep is poor and readiness is consistently low, the deficit may be too aggressive or recovery may need attention. If weight stalls for a week but waist continues to fall, changing calories immediately may be unnecessary.
Measurement Noise: The Most Important Spreadsheet Column You Cannot See
Every measurement has noise. Consumer body-fat devices can vary with hydration. Skinfolds depend on technique. DEXA results can shift with preparation and analysis choices. Body weight varies with food, water and glycogen. Even training performance changes with warm-up, equipment and fatigue.
That is why the spreadsheet should not pretend that every decimal place represents real physiological change. Use consistent testing conditions and look for repeated direction over time.
- Measure body weight at a similar time and under similar conditions.
- Use the same body-fat method across comparisons.
- Measure waist at the same landmark.
- Record unusual events in notes.
- Compare rolling or weekly averages when possible.
- Use performance and body-composition data together.
How to Review Your Spreadsheet Every 4 Weeks
A monthly review is long enough to smooth some short-term noise but short enough to identify obvious problems. Sort the spreadsheet by date and compare the latest four weeks with the previous block.

You do not need one giant sheet. Many athletes benefit from separating data into a high-level dashboard and detailed logs.
Weekly Dashboard
Date, average weight, waist, body-fat estimate, FFMI, key lifts, weekly hard sets, sleep and notes.
Workout Log
Exercise, sets, reps, load, RIR/RPE, rest time and technique notes for every training session.

Progress Data, Privacy and Backups
The browser tool above stores entries locally on your device using localStorage. That makes the page fast and private from the website's perspective, but local storage is not a permanent backup. Browser cleanup, private/incognito mode, device loss or manual storage deletion can remove entries.
Export a CSV periodically if the data matters to you. Store backups wherever you normally keep personal documents. Avoid putting sensitive medical details into a fitness spreadsheet unless you understand where the file is stored and who can access it.
Progress Tracking Spreadsheet Checklist
- Choose a small number of variables that match the goal.
- Standardize measurement conditions.
- Use weekly averages where day-to-day fluctuation is large.
- Track at least one performance metric.
- Add notes when diet, training or recovery changes.
- Review the sheet on a schedule instead of constantly.
- Change the plan only when the trend and context support the change.
- Export backups regularly.
