A training template for Excel or Google Sheets can be one of the simplest ways to make a workout program more measurable. Instead of keeping a routine in scattered notes, screenshots or memory, a spreadsheet gives every exercise a consistent place for the variables that matter: the day you train, the movement, the muscle group, the planned sets and repetitions, the load, the effort level, the rest period and any context that explains an unusual result.
The most useful workbook is not necessarily the most complicated workbook. A competitive lifter may want separate tabs for mesocycles, estimated one-repetition maximums, readiness scores and competition attempts. A beginner may need only five columns. Why Use an Excel or Google Sheets Training Template?
Training progress happens over weeks and months, which makes human memory a poor tracking system. A spreadsheet creates a historical record that can answer concrete questions. Did your bench press improve at the same repetition target? Did quad volume increase when knee irritation appeared? Did your body weight change during the same phase in which performance stalled? Did you actually complete the progression written in the program, or did fatigue force frequent reductions?
Excel and Google Sheets are especially useful because they are general-purpose tools. You are not locked into the fields chosen by a fitness app. You can add a column for bar speed, tempo, straps, pain, equipment, sleep or anything else that truly changes how you interpret the workout. You can also remove fields when they stop being useful.

Write the intended workload before the session so the workout has clear targets rather than improvised decisions.

How to Set Up a Training Template in Microsoft Excel
Once you export the workbook, one of the most useful Excel steps is converting the workout range into an official Excel Table. Microsoft explains that tables are designed to group and analyze related data, and table headers include filtering controls that make sorting and reviewing rows faster. You can select the data and use Home → Format as Table, or use the familiar Ctrl+T shortcut in supported desktop versions.
For a training workbook, table formatting matters because rows tend to grow over time. If you log every session in one table, filters allow you to show only squats, only a specific mesocycle, only one muscle group or only sessions marked incomplete. Structured tables also make formulas easier to maintain compared with manually expanding a fixed range every week.

How to Use the Training Template in Google Sheets
Google Sheets is useful when you want a workout template that is available on multiple devices or shared with a coach or training partner. The simplest workflow is to download CSV and import it, or click Copy for Google Sheets and paste the tab-separated data into cell A1 of a blank sheet.
After importing, you can add dropdown lists to fields such as muscle group, completion status, session type or RIR category. Google's help documentation allows dropdowns to be created from a list or a range through data validation. This reduces spelling variations that make filtering harder—for example, “Quads,” “quadriceps” and “quad” becoming three separate categories.
For long logs, freezing the first row is another small usability improvement. Google Sheets supports freezing rows and columns from the View menu so important labels remain visible while you scroll. Useful Formulas for a Training Spreadsheet
Formulas are useful when they summarize something you will actually review. They become counterproductive when the workbook is filled with numbers that have no clear programming role. Two of the most common training summaries are exercise volume load and weekly set volume.
Basic Training Spreadsheet Formulas
Volume load is most interpretable when the same or similar exercise is compared over time. Weekly set volume is often easier for hypertrophy planning across different exercises.
For example, three sets of eight repetitions with 100 kg produces 2,400 kg of volume load. That number does not mean the session was “better” than 2,300 kg in another movement. Exercise range of motion, technique, repetition difficulty and target muscles differ. The value is strongest when it helps you compare like with like.

Training Template Examples by Workout Split
The preset buttons above are not universal programs; they are organizational examples. Exercise selection should match your goals, equipment, training history and health context. The value of a preset is that it gives the sheet a coherent weekly structure before you customize it.
Upper / Lower Training Template
A four-day upper/lower structure is easy to track because each movement category appears twice per week. Upper sessions can emphasize horizontal pressing, vertical pressing, rowing, pulling and arm work, while lower sessions can distribute squat, hinge, unilateral, calf and trunk exercises. If you alternate rep targets across the week, label the sessions Upper A and Upper B so comparisons remain clear.
Push / Pull / Legs Spreadsheet
A six-day push/pull/legs plan creates many exercise rows, making filters especially useful. Group pressing exercises under chest or shoulders based on the primary intent, and avoid counting every compound set as a perfect direct set for every assisting muscle. If recovery becomes difficult, the sheet should make that visible through declining repetitions, higher perceived effort or repeated missed targets.
Three-Day Full-Body Template
Full-body training works well for people who prefer fewer weekly gym days. Instead of repeating the identical session three times, you can use A/B/C variations to change exercise selection or loading emphasis while keeping whole-body coverage. A compact spreadsheet makes it easy to see whether one movement pattern is receiving far more work than another.
Five-Day Hypertrophy Template
A five-day split can prioritize specific muscles without forcing every body part into equally high volume. Use the muscle-group column to review how many direct sets each priority receives. Using Excel or Sheets to Track Progressive Overload
Progressive overload does not require increasing weight every session. Progress can appear as more repetitions at the same load, the same repetitions with better technique, an additional set that remains recoverable, a harder exercise variation or the same work at a lower perceived effort. Your spreadsheet should therefore preserve the context needed to identify those changes.
Practical rule: compare repeated exercises under reasonably similar conditions. A 100 kg squat after a deload cannot be interpreted exactly like a 100 kg squat at the end of a six-week high-fatigue block. The numbers are useful, but the training phase matters.
For strength-focused blocks, it can be useful to keep a separate tab with estimated 1RM or top-set performance. For hypertrophy, rep progression inside a target range is often easier to manage. For example, you might keep the load constant until all work sets reach the top of an 8–12 repetition range with the intended RIR, then increase the load conservatively.

Why RIR or RPE Belongs in Many Training Templates
Sets and repetitions describe how much work was completed, but they do not fully describe how difficult it was. Ten repetitions at a load you could lift for fifteen repetitions is not the same stimulus or fatigue cost as ten repetitions at a load that brings you close to failure. Tracking repetitions in reserve (RIR) or a related rating of perceived exertion gives the spreadsheet an effort dimension.
You do not need perfect accuracy. The practical goal is consistency. If a lifter reports 2 RIR using roughly the same internal scale across weeks, that estimate can help explain why a weight increased, stalled or became excessively fatiguing. Do not turn RIR into a reason to stop paying attention to technique or safety.

Check Completion
Identify missed exercises, shortened sessions and substitutions before interpreting the weekly totals.
Compare Repeated Lifts
Look at load, repetitions and RIR for exercises that were performed under similar conditions.
Review Muscle Volume
Check whether the weekly distribution matches the phase priority rather than chasing maximum sets everywhere.
Review Recovery Context

A weekly review should be brief enough that you actually perform it. If the sheet requires thirty minutes of maintenance after every workout, simplify it. The objective is better training decisions, not spreadsheet craftsmanship for its own sake.
Common Training Template Mistakes
- Tracking too much too soon. Ten extra columns are useless if they make you stop logging after two weeks.
- Changing exercise names constantly. Inconsistent naming breaks filters and makes long-term comparisons difficult.
- Mixing kilograms and pounds without a unit field. Use one unit per workbook or clearly label the unit.
- Counting warm-ups as working volume. Keep preparation work separate when you summarize hypertrophy-oriented set volume.
- Ignoring effort. Identical set and rep totals can represent very different training stress.
- Using volume load across unrelated exercises as a competition score. The metric is most useful for similar movement comparisons.
- Never reviewing the sheet. Logging without reviewing produces data but not better decisions.
- Editing the program every time one workout is weak. Look for patterns rather than reacting to normal day-to-day noise.
- Building dashboards before building a reliable log. Visualization cannot rescue inconsistent source data.
